5 Desk Stretches That Actually Help Neck and Back Pain

In every corporate wellness session I run, the same complaints come up: stiff neck, tight shoulders, aching lower back. Eight hours at a desk will do that. These are the five stretches I teach most — chosen because they can be done at your desk, in office clothes, in under five minutes.

1. Seated neck release

Sit tall, drop your right ear towards your right shoulder. Let the weight of your head do the work — don't pull. For more, place your right hand lightly on your head. Hold 30 seconds each side.

Why it helps: releases the upper trapezius, the muscle that turns into rock when you're stressed.

2. Chest opener at your chair

Interlace your fingers behind your back (or hold the back of your chair), roll your shoulders back and down, and lift your chest. Hold for 5 slow breaths.

Why it helps: reverses the forward-rounding your shoulders do all day over a keyboard.

3. Seated spinal twist

Sit sideways on your chair, feet flat. Hold the backrest with both hands and gently rotate your torso towards it. Keep your spine long — twist from the middle back, not by yanking your arms. 5 breaths each side.

Why it helps: mid-back stiffness is behind a lot of "shoulder" pain.

4. Seated figure-four

Place your right ankle on your left knee, sit tall, and hinge slightly forward until you feel a stretch in your right hip. 30–45 seconds each side.

Why it helps: tight hips pull on your lower back. This one stretch relieves more lower-back complaints than anything else I teach.

5. Wrist and forearm release

Extend your right arm, palm up, and gently draw the fingers back with your left hand. Then flip the palm down and repeat. 15 seconds each position.

Why it helps: typing shortens your forearm flexors — this prevents that turning into elbow or wrist pain.

Make it stick

Set a recurring reminder for 11 am and 4 pm. Two five-minute breaks beat one heroic hour of stretching you'll never actually do.
